Use this apple body shape workout to build full-body strength, keep or gain muscle, and support fat loss without punishing ab circuits. Train three days per week for 8 to 12 weeks, log every working set, and keep walking and nutrition consistent enough to measure a real trend.
Apple or round shape is a visual starting point, not a diagnosis or destiny. It usually means you carry more of your visible weight around your middle. Training cannot change your rib cage, pelvis, or other bone structure, and no workout can spot-reduce stomach fat. It can build muscle, improve strength and fitness, and help you keep muscle while losing fat across your body.
If you are not sure this is your closest visual starting point, take the four measurements in How to Determine Your Body Shape before choosing a program.
What to Emphasize in an Apple Body Shape Workout
Train every major movement pattern instead of trying to sweat fat from one area. A balanced plan gives you more muscle to keep, more lifts to progress, and a routine you can recover from.
| Priority | Weekly starting target | Why it matters |
|---|---:|---|
| Glutes and legs | 8-12 hard sets each | Builds lower-body muscle and useful strength |
| Back and shoulders | 8-12 hard sets each | Builds upper-body strength, posture, and shape |
| Chest | 6-8 hard sets | Keeps pushing strength balanced |
| Core and carries | 4-8 focused sets | Improves bracing without pretending to burn stomach fat |
| Walking or easy cardio | 2-4 sessions | Supports health, work capacity, and a manageable calorie deficit |
These are starting ranges, not magic numbers. Finish most lifting sets with 1 to 3 good reps left. If you are new to training, start at the low end and earn more work by recovering well and getting stronger.
The 3-Day Apple Body Shape Workout
Train on three non-consecutive days, such as Monday, Wednesday, and Friday. Keep the same exercises long enough to improve them.
Day 1: Legs, back, and core
| Exercise | Sets | Reps |
|---|---:|---:|
| Goblet squat or leg press | 3 | 8-12 |
| Romanian deadlift | 3 | 8-10 |
| Lat pulldown | 3 | 8-12 |
| Hip thrust | 3 | 8-12 |
| Dead bug | 2 | 8-10 each side |
| Farmer carry | 3 | 30-45 seconds |
Day 2: Upper body and single-leg strength
| Exercise | Sets | Reps |
|---|---:|---:|
| Dumbbell bench press | 3 | 8-12 |
| Chest-supported row | 3 | 8-12 |
| Reverse lunge or step-up | 3 | 8-10 each side |
| Dumbbell shoulder press | 3 | 8-12 |
| Seated leg curl | 2 | 10-15 |
| Pallof press | 2 | 10-12 each side |
Day 3: Full body
| Exercise | Sets | Reps |
|---|---:|---:|
| Leg press or box squat | 3 | 10-12 |
| Glute bridge | 3 | 10-15 |
| Seated cable row | 3 | 8-12 |
| Incline dumbbell press | 3 | 8-12 |
| Lateral raise | 2 | 12-20 |
| Suitcase carry | 2 | 30-45 seconds each side |
Warm up with 5 minutes of easy movement and one or two lighter practice sets before the first large exercise. Rest 2 to 3 minutes after squats, hinges, presses, rows, and hip thrusts. Rest 60 to 90 seconds after raises and core work.

Use Strength Training to Support Fat Loss
You do not need a special fat-burning workout for an apple shape. You need a plan you can progress while nutrition creates a modest calorie deficit.
Keep the three strength sessions. Add a 20- to 30-minute walk on two to four other days, or set a daily step target you can repeat. Walking is useful because it supports health and energy expenditure without making the lifting sessions harder to recover from.
Do not judge the plan by how much you sweat. Judge it by whether your lifts improve, your weekly routine stays consistent, and your weight or measurements move in the intended direction over several weeks.
Use Body Recomposition for Women to set a realistic calorie deficit, protein target, and weekly check-in. If you want a broader comparison before choosing a plan, read Workout for Your Body Shape.
Train Your Core Without Chasing Spot Reduction
Core training helps you brace, carry weight, and control your torso. It does not choose where fat leaves.
The dead bugs, Pallof presses, farmer carries, and suitcase carries in this plan cover bracing, anti-rotation, and loaded stability. Perform them with control. More ab work is not automatically better, especially if it replaces full-body lifting or makes you too sore to train well.
If you enjoy direct ab training, add two sets of cable crunches once or twice per week. Keep the same movement for several weeks and progress it like any other exercise. Skip waist trainers, daily high-rep circuits, and workouts that promise to melt lower-belly fat.
Progress the Plan for 8 to 12 Weeks
Use double progression:
- Pick a weight you can control at the bottom of the rep range.
- Add reps over later sessions while keeping the same technique.
- When every set reaches the top of the range, add a small amount of weight.
- Return to the bottom of the range and repeat.
Log the weight, reps, and effort for every working set. The plan is working when you can perform more reps, lift more weight, or control the same weight better.
Complete four consistent weeks before adding exercises. If performance rises and recovery is good, add one set to a priority lift. If performance falls for two sessions, reduce a set and check sleep, food, and stress before doing more.
Match Nutrition to Your Goal
There is no apple-shape diet. Your calorie needs come from your body, activity, goal, and measured progress—not a body-type quiz.
For fat loss:
- Use a modest calorie deficit you can maintain.
- Eat protein across 3 to 4 meals each day.
- Keep lifting so your body has a reason to retain muscle.
- Keep steps reasonably consistent.
- Compare your weight trend, waist measurement, photos, and strength every 3 to 4 weeks.
For muscle and strength:
- Eat around maintenance or use a small calorie surplus.
- Keep protein and carbohydrates high enough to support training.
- Progress the same lifts before adding more volume.
- Use strength and measurements to judge whether the plan is working.
Avoid crash diets. Fast scale loss can make training and recovery worse, and it does not let you choose where fat comes off first.
Mistakes That Slow Progress
Doing only cardio and ab workouts
Cardio supports health and a calorie deficit, and core work builds strength. Neither replaces progressive full-body lifting.
Trying to burn stomach fat with one exercise
Fat loss happens across the body according to genetics and energy balance. No crunch, twist, or machine targets fat around your middle.
Skipping food tracking because the workout felt hard
A hard workout does not guarantee a calorie deficit. Use a simple food log, repeatable meals, or photo logging to make intake visible without turning it into a second job.
Following endomorph rules
You do not need an “endomorph” workout, carb ban, or somatotype meal plan. Your goal, experience, recovery, nutrition, and results decide what to adjust.
Your Next Step
Schedule the three workouts and two easy walks, then complete the first week with conservative weights. Repeat the plan, log every working set, and improve one rep or one small weight jump at a time.
